Everyone has an opinion on creatine. Most of them are wrong.

What the research actually shows

A 2017 meta-analysis in the Journal of the International Society of Sports Nutrition (Lanhers et al.) examined 22 randomised controlled trials on creatine supplementation and upper-body strength. Subjects taking creatine monohydrate showed significantly greater gains in bench press 1RM compared to placebo — effect size 0.36. That's not massive, but it's consistent across populations.

A second meta-analysis by Rawson and Volek (2003, Journal of Strength and Conditioning Research) found creatine increased lean mass by an average of 2.2% and max strength by 8% over 4–12 weeks. Both effects were statistically significant across 22 studies reviewed.

The third piece of evidence most people miss: Candow et al. (2014, BioMed Research International) showed creatine's benefit isn't just in the gym. Older adults supplementing creatine showed improvements in muscle endurance and reduced markers of muscle damage — suggesting it supports recovery as much as performance.

What this means for you

Three grams per day of creatine monohydrate, taken consistently, is what the evidence supports for most people. No loading phase needed. No cycling. Just consistency. The effect accumulates over 4–8 weeks — not overnight.

Timing doesn't matter much. The research on pre vs post workout creatine is mixed. What matters is daily intake, not the clock.

The biotype angle

Creatine response varies significantly between individuals — and your biotype is part of why. Ectomorphs (fast metabolisms, lean builds) tend to be "responders" with more noticeable strength and lean mass gains. Endomorphs may see less dramatic muscle gain but still benefit from the recovery and endurance effects. Mesomorphs sit in the middle.
